Match your outdoor sub-1:50 effort indoors with accurate speed and incline.
Set your treadmill to:
km/h
mph
Recommended Incline: 1.0% to 1.5%
When training for my sub-1:50 half marathon, rainy days forced me onto the treadmill. I quickly realized that setting the belt to 11.5 km/h (exactly 5:13/km pace) felt significantly easier than holding that exact same pace on the asphalt.
The Air Resistance Factor: Outdoors, your body expends energy pushing through the air. On a treadmill, you stay stationary in a climate-controlled room. To replicate the outdoor cardiovascular load for a sub-1:50 pace, you must set the treadmill incline to at least 1.0%.
Belt Assistance: The motorized belt actively pulls your leg backward, slightly altering your natural biomechanics. If you do more than 30% of your 12-week training block on a flat treadmill, your hamstrings will be severely undertrained for the real road impact on race day.
Pro Tip: Use the treadmill for tempo runs and recovery runs, but prioritize outdoor long runs for race-specific preparation.
